First, how to lose body fat without losing muscle with Dr. Mike Israetel from RP Strength. If you lose weight without lifting, up to 50% of that can be muscle. That not only gives a “skinny” look instead of “lean,” it also cranks up hunger and cravings. Your biggest weapon when aiming to lose fat while preserving muscle? Weight training. One adjustment Dr. Mike recommends in a fat loss phase is using lighter weights with higher reps. Your strength may dip, but your endurance improves — and higher rep training still protects muscle just as well. When should you switch to this approach? Continue training normally until you feel real fatigue and strength begins to decline.

How to cut body fat with the right workout split: Dr. Mike suggests that slightly more frequent training — hitting each muscle group 2–3x per week — is more effective during a fat loss phase. Massive workouts that train just one muscle become less effective when you’re depleted. Instead, go for:

3x/week: Full body
4x/week: Upper/lower
5x/week: U/L/P/P/L
6x/week: P/P/L/P/P/L

A recent study showed even just 2 short full-body workouts a week (6 sets per muscle total) helped preserve 100% of muscle mass — even when combined with 5 hours of cardio. This shows that training smarter, not necessarily more, is key when figuring out how to lose fat without sacrificing muscle.

“You can eat junk food and still lose fat and maintain lean mass.” – Dr. Layne Norton. Here’s how to lose body fat through your diet: start by determining your protein intake: 1.8 to 2.8g per kg of body weight. Then split the rest of your calories between carbs and fats based on what you’ll stick to long term. Whether you like savory or sweet, it’s adherence that matters most. For fat sources, think olive oil, peanut butter, and eggs. Carbs can be timed around workouts: oats before, potatoes after. And yes — even sugar isn’t the enemy. In a calorie deficit, sugar doesn’t prevent fat loss. What matters most is your total macros and calories.

Now, how many calories do you need for fat loss? Multiply your weight in lbs by 10–13 to estimate your starting point. Adjust based on your activity level. But remember: these calculators can be off by 500+ calories. Instead, track your weight daily and aim for 1–2 lbs of fat loss per week. If things stall, adjust. My app did this for me — taking me from 2,300 to 2,000 calories after four weeks — which was essential for continuing to lose fat as my metabolism adapted.

As Dr. Eric Trexler explains, your body adapts fast. For every 5% weight drop, you may burn 100–200 fewer calories daily. This slows progress dramatically. The fix? If your weight stalls for 2 weeks, lower calories by 100–150. But know your limit: don’t try to cut body fat by more than 10% in a single phase. Instead, pause, maintain, or lean bulk before going for another drop.

Dr. Eric Helms shares how to lose fat with cardio — the right way. More cardio doesn’t always equal more fat loss. Your body tends to offset calorie burn by moving less or increasing hunger. Instead, let your diet do the heavy lifting. Cardio helps with appetite regulation and energy balance — but it’s not the main tool. If you get fewer than 7–9k steps a day, fix that first. Then aim to walk more or add 2–3 cardio sessions weekly, only when necessary. This is how to cut body fat without over-relying on cardio.

According to Laurin Conlin, mindset traps derail even the best plans. One big one? Eating food that’s not even enjoyable just because it’s there. Save calories for meals that truly matter. Another trap? Guilt. Restricting all day before a big meal leads to overeating and the shame spiral. Instead, eat normally beforehand and enjoy the experience. And when it comes to hunger, stop trying to hack it. Accept that it’s part of the process.

  2. My biggest issue right now is that I'm always snacking at work after lunch. And if I don't snack, I'll resort to large meals. The reason I snack at work is because my coworkers always seem to have snacks to share, and mentally 1-3 pm is always the most difficult time for me. Anyone have any suggestions?

I already tried bringing in my own low calorie, healthy snacks. But I eat those additionally instead of replacing unhealthy snacks

  3. so the cravings come in and bam all efforts wasted, but let me ask this: what if u are a keto adapted fellow and your cravings are for protein instead of carbs?

  4. I'm almost freaking there. I'm at about 16. Still have some fat in my chest, love handles and my lower belly. Building muscle and dropping fat at a rapid rate has been tricky but for being 12 weeks in I'm pretty damn happy.

  5. good explanation thank you ! in other words being super human it’s impossible you have to do a whole piramid 😳. Just eat clean exercise regularly plenty water take vitamins take some slightly supplements , sleep early, and don’t stress to achieve pleasures also let’s not forget to check some labs test every 6 months

  6. I've been down to 10 and maintaining at that level kinda sucks, you're hungry all the time, it's always cold, you're grumpy. It's really difficult at least for me to keep it there. I think for average people just stay at a healthy weight, stay a bit below your natural level whatever that might be, is probably the best option.

  7. It’s all about discipline. Quit eating because you feel like it. Quit sitting around doomscrolling. Our bodies speak to us, listen. It’s a choice.

You also don’t need 3 meals, or 8 glasses of water a day. Unless you want to get fat and piss out all your vitamins and minerals.

  8. 0:55 am I weird because I think dude looks better on the right, that’s the body I’m aiming for, so I guess it should be easier to attain? Don’t get me wrong, mad respect for those who have the dedication to get shredded, but I think I’ll be happy with somewhere between 15%- 20% body fat. Maybe I’ll change my mind once I reach it, for now I’m aiming for 15-20%!

  9. what most channels got wrong: it's not the problem to lose fat if you have already a decent muscle structure below and can do stuff… it's much harder if you don't… and most of those transformations are faked by bloating yourself up and losing it quickly again… easy to do if your body already knows what's coming and you already have the strength to support it… body and mental wise…

and beside that too low body fat is plain stupid too… the body requires a certain amount to be healthy… too much is as bad as too little and just brings other long-term issues with it…

  10. The wall is real! Getting to the wall is definitely the point where you can see the light at the end of the tunnel for sure. Definitely noticed the power saving mode when I lost 60lbs. Starting out at 220lbs, I noticed hunger and fatigue was way less bothersome at higher body fat.

  11. Ive lost 20lbs in 5 weeks. My strength goes up every week. Upper/Lower/Push/Pull/Arms mon-fri. 15k steps a day. Water fast Saturday/Sunday. Diet is 6 eggs, 1lb ground beef, 3 cups mixed veggies, protein shake. The only time you feel starved is when fasting. No strength lost at all. So far this is the fastest way to lose weight for me. You dont need to overthink this. The more it sucks the faster it works

  12. Really appreciate your honesty, for a guy like you and your condition and what you're talking about what you're encouraging other people to do when you admit that you downed donuts , pretty much splurged on donuts tell us that everyone has the same challenges.

For me it's eating at night. I don't know why but I always want a snack or something late at night 9,10 at night. I can avoid for a couple days, but I eventually get into it again.

  13. For realistic practically 15% fat is good healthy u dint have to compete to anyone just listen ur body even i am comfortable at 16% as i feel energetic as when i was at 13% feeling low energy felt like i am starving of energy for regualr works so yeah if u feel healthy energetic that good point and u can look good enough at 15 or 16 or even 17 dont race towards the rat race

  14. The calorie calculation of 10-13 drops in under my BMR.. So if my BMR is 1459 do I then add my calorie's on top of that? Trying to get to 12-14%.. I work out or ride mountain bikes 7 days a wk and with my hume body pod scale it says im 18% bf.

  15. What do you do when you are already skinny? I'm 5'4 and 115lbs. Body fat might be around 13 per dexa scan. . A calorie deficit seems like it's going to put me at an unhealthy weight to get to 10 – 12% body fat

  16. That .8 g of protein per body weight is unrealistic for somebody that is obese. Let’s say they’re 350 pounds. How are they to consume that much protein? It almost feels like overkill.

  17. Unless you have a fatty cholesterol build up around your liver and bloodstream or something wrong with your kidney, if you have problems with that then eating less junk food, fried foods, or alcoholic drinks

  18. 2023 to 2025 i went from 274 to 235 just by changing some habits, 2025 to 2025, im down from 235 to 165, at 5f6 im still not at my objective, mostly because since i was morbidly obese, the belly and butt is a huge problem, its hard and long to get rid of. last month i started a 3 month supper aggressive program, ive been walking 20k a day for over a year, now i ruck with a backpack, raise my daily deficit to an average of 1500 calories (the aggressive part), i continue to go 4-5 times a week to the gym. i hope to reach my goal in september-october.

  19. I'm using the app. I've only lost 1.5 lb in 4 weeks. I have trouble getting enough calories without going over in fats. I have trouble getting to 1200 calories period.

  20. how tf bro speaks sitting down all time i cant have peace shitting from sitting down … when i talk i need to walk … i cant stay still… this man sits everytime he speak like he is paralized in wheelchair

  21. I’ve lost 10lb from 217 to 207 in the past month and I’m already thinking about foods at night, like cake (which is random)… doesn’t mean i should stop the deficit

  22. About topic 5, I learned that a free meal a week doesn't jumperdise your gains. During world cup Ive been meeting my friends and eating between 700 to 900 kcal at this meetings.
In 2 days Im already with the same weight before and at the third day Im loosing weight. It is incredible. Like a watch. And I suspect I wouldnt do better without this crazy meals. It seems it is helping.

  23. 10:11 you picked exactly my case.
I spent almost a year around 20% bf. In fact, 18%. At 160 lbs. I didn't manage to unlock next phase until a tried a step target over everything I was alteady doing. Anything over 7000 steps a day is working. I got so wxcited Im doing 9000 steps now (week average).
Im currently 150 lbs and counting (and still gaining muscles, I train to failure always. Intense workout).

  24. 13:31 This conclusion is incomplete. Yes, they lost the same weight, but more of it was fat, and fat has more calories in it than muscle (~3500/lb vs ~700/lb). This means the three breakdowns at 4:25 comes down to a net deficit across 16 weeks to be: group 1 at 34300 calories, or ~306/day; group 2 crushed that at 64680 calories total or ~577/day; group 3 does actually pull some extra deficit, totaling 77000 calories or ~687/day. So group 3 actually did run a larger calorie deficit, but there was obviously some pretty serious diminishing returns there. The first 3 hours of added (weekly) exercise amounted to an extra 271 calories per day, but the second 3 hours was only 110.

The best compromise would probably be to borrow group 3's 2nd workout but not their extra cardio. Of course even though this would result in more fat less and less muscle loss. It would result in less total weight loss (since part of group 2's total weight loss was from muscle's lower 700 calories per pound) at around 19 pounds. Of course, it all comes down to your own priorities, maybe an extra 40 hours cycling is worth getting those extra 3 pounds of fat off a little bit sooner.
